Ring pushups in training: Why they are indispensable
Pushups, whether on the floor or on the rings, are one of the most basic and well-known body weight exercises. Especially in the field of calisthenics, they are indispensable. If you aim to develop more skills and abilities, you will not get past this exercise.
Push-ups primarily strengthen your pressure muscles, responsible for pushing away loads, such as a heavy door. The focus is on the chest muscles, the triceps and parts of the shoulder. Body tension is also crucial, but we’ll get to that later.

Push-ups on the rings are often considered more challenging than push-ups on the floor, which is actually true. The instability of the rings requires additional control, and in the rings you can go deeper than on the floor, where your chest rests at some point.
Despite the increased challenge, I am convinced that learning the push-ups – whether on the floor or on the rings – is best done with the rings. The ring push-ups not only trains the specific muscle groups more intensively, but also improves overall body control and stability.
In the next section, I’ll show you some pre-exercises that are ideal for gradually approaching the full push-ups on the rings. These preliminary exercises help you build the necessary strength and technique and are therefore an indispensable part of your training plan.
Effective Pre-Exercises for Ring Pushups: Step-by-Step Guide
Learning pushups on the rings may be challenging, but with proper pre-exercises, it’s doable. These exercises gradually increase in intensity so that you can find the right challenge for you. Here are the preliminary exercises you should try:
1. Push-ups - High Position: Find Your Intensity
With the high push-ups on the rings, it is important to find the appropriate intensity for you. This is exactly what makes this exercise ideal for beginners. The key lies in the angle between your body and the floor – this determines how intense the exercise is.
The more upright your position, the easier the exercise will be. In an almost upright position, a greater part of your body weight is carried by your legs. As a result, your pressure muscles need to exert less force to perform the movement. This is perfect for learning the technique and gradually getting used to the load.
If you want to make the exercise more intense, bring your upper body closer to the ground. This adjustment increases the load on your muscles, resulting in greater strain. Theoretically, you can increase so far that you perform horizontal pushups at the end. This gradual increase in intensity allows you to progress continuously and build your strength effectively.
2. Kneeling push-ups: The bridge to full push-ups
The kneeling pushups bring you a big step closer to the full execution of the exercise. Here you push your body from an almost horizontal position upwards, which is very similar to the movement in regular pushups.
The difference is that with the kneeling pushups, you catch some of your body weight with your knees. This reduces the need to apply maximum body tension and reduces the intensity of the exercise.
If you notice that the deep push-ups in kneeling version is still too challenging, there are ways to adjust. Similar to the high pushups, you can move your body further forward to work in a more horizontal position. This makes the exercise easier. If necessary, you can also take a step back to the high pushups and try to improve your performance here before moving on to the kneeling pushups again.
3. Negative pushups: Use the power of the eccentric phase
Negative pushups are a crucial step on the road to full ring pushups. In this exercise, you focus exclusively on the eccentric phase – the controlled lowering of the body to the ground. Here, your muscles slow down the body, which plays a crucial role in building strength.
Interestingly, our muscles can apply more force in the eccentric phase, i.e. when lowering, than when pressing up. Studies show that we can generate up to 40% more force in the negative phase. We use this insight in the negative pushups to further increase our strength.
By focusing on slow and controlled lowering, you effectively train your muscles and prepare them for the more complex requirements of full push-ups. This exercise is thus a key element in building the necessary strength for more demanding execution.
About the further advantages of the eccentric phase we have our own Article 1 written. Let's have a look inside!
4. Push-ups - Your First Intermediate Target
The push-ups in the horizontal position is the complete exercise where you apply the strength and technique you developed in the previous steps. Try to increase slowly and pay attention to a correct execution.
In the next chapter, we will go into the most important technical points that you should consider in all these exercises. This ensures that you not only perform the exercises effectively, but also safely.
Perfect technique for ring push-ups: avoid common mistakes
Ring push-ups are a challenging variant of the classic push-ups and offer some unique advantages. However, they also require precise technique and awareness of common mistakes. In this chapter, we highlight the correct execution and typical error patterns that need to be avoided.
No Hollow Body Position
A critical error in ring push-ups is the neglect of a stable fuselage tension. A sagging spine or wave-like movements when pushing up are signs of lack of torso control. For an effective push-up, a neutral spine or even better, the so-called Hollow Body Position, is crucial. This position not only strengthens the hull, but is also essential for other calisthenics skills.

Cobra pushups
The lack of fuselage tension can lead to a Cobra-like movement. In this case, the body center of gravity is shifted onto the feet, which facilitates the pressing up of the upper body. While this may be easier, it contradicts the calisthenic’s goal of deliberately offering resistance. If you notice this error, it could be a sign that you are either too weak in the pressure or can not hold the necessary core tension.
Missing range of motion
Another common error is the incomplete motion amplitude. Many tend to shorten the repetitions, which does not fully train the target muscles. A complete movement in which the rings are guided close to the chest is essential for an effective push-up.

Another important technical point: positioning of the shoulder blades
In addition to the already mentioned aspects, the positioning of the shoulder blades is another decisive point in ring push-ups. The correct position of the shoulder blades contributes significantly to the effectiveness of the exercise and to the prevention of injury.
Depression of the shoulder blades
With ring push-ups, it is important to keep the shoulder blades in a depression, so the shoulders away from the ears. This ensures that you create a stable basis for movement and distribute the load evenly across the right muscle groups.
Protraction in the starting position
In the starting position, when the arms are stretched, you can pull the shoulders forward for maximum tension of the chest muscles (protraction). This movement is similar to a hump or run back in the upper part of the back. This protraction helps to stress the chest muscles even more intensively and increase the tension in the entire movement sequence.
When pushing forward (pronation) the shoulders with extended arms, note that they do not slide upwards, but remain firmly in the depression.

Neutral position in the deep phase
In the low position of the push-ups, hold your shoulders deep and neutral. This helps keep the shoulders in a safe position and effectively focus the load on the chest and arm muscles.
Proper shoulder blade positioning is critical to making your ring pushups more effective and avoiding injury.

Now that we have discussed the technical details and the common errors in ring push-ups, we will focus on the training methodology in the next chapter. There you will learn how to effectively integrate ring pushups into your training plan and how to optimally design your exercise routine.

Ideally, you should exercise pushups on the rings 2-3 times a week. This rhythm allows you to find a balance between stress and recovery.
2. Number of rates per unit
Start with 3-4 sets per training session. This amount provides a solid basis for building strength without overloading the body.
3. Combination of different preliminary exercises
You have the option of either doing all the sentences of a specific preliminary exercise or mixing the sentences. For example, you can work hard at the beginning and then switch to an easier exercise to achieve more repetitions until muscle fatigue.
4. Repeat range
Train in a rep range of 3-20 reps. This wide range allows you to develop both strength and muscle mass versatile.
5. Progress and transition to more difficult exercises
If you manage 10-15 clean repetitions of an exercise, you are ready to try a more difficult variant. There are no strict rules as to when you should move on to the next exercise. Try different intensity levels to see if you are ready for the next level.
6. Progressive load increase
The goal is to create one more repetition during each training in order to achieve steady progress. You can also increase the number of sets or fine-tune your technique to continuously challenge and improve your muscles.
